The hips need to be kept high and locked in place throughout the entire set to avoid using the hip flexors and allow a full range of motion. Dropping the hips too low won't allow you to do a full crunch. Moving the hips during the reps means you're using your bodyweight and hip flexors to do the movement. Keep those hips high and still so the movement comes only from the spine.

If you've got good athletic chops, the learning curve may be shorter for you than for most, but it'll still take considerable time to navigate. That's time that could be spent getting bigger and stronger with much more effective drills for that purpose. Even for weightlifters who ARE big and strong, I'd argue that most of their size and strength still comes from the use of assistance exercises (squats, pulls, presses, etc.), not the competitive lifts themselves.

Help Picking Routine for 40 Year Old?

40 isn’t old, and you don’t need to do anything special because of your age. I’m 58 and hit the gym hard 4X/week. There are plenty of good programs on this site - just pick one in line with your goals and be consistent. Take care of those shoulders by learning how to bench properly. Most shoulder issues brought on by benching are due to poor form and/or lifting too heavy too often. Learn how to properly pack your shoulders for the bench - youtube videos will help.
