How Many Sets is Enough

The American College of Sports Medicine Journal in 2002 published “A Meta-analysis to Determine the Dose Response for Strength Development.” Looking at the results, in a number of different studies, scientists determined advanced trainees need to perform an average of four sets to make the same gains that a beginner could make with one set. A number of studies show that high-volume, multiple set protocols cause a much more favorable hormonal response contrasted to single set protocols. Recently, science has questioned the role of the acute hormonal response and its role in hypertrophy, but a 2010 meta-analysis entitled “Single vs. multiple set of resistance exercise for muscle hypertrophy” shows the superiority of multiple sets for hypertrophy, echoing the findings of “Quantitative analysis of single vs. multiple-set programs in resistance training.”

If putting on muscle were easy, there would be jacked guys everywhere. But there are obstacles and roadblocks everywhere in the pursuit of lean mass, especially with regard to nutrition. Although you’re most likely familiar with the basic principles of a bodybuilding diet, we’ve compiled a list that includes some overlooked staples as well as some more novel muscle-building foods (algae, anyone?) to assist you in your get-big endeavor. Divided into three levels, each builds upon the prior, ensuring you’ll get the most each food has to offer. Level One focuses on solid choices for macronutrients, Level Two centers on muscle stamina and recovery and Level Three highlights foods that exert specific and specialized influences over anabolism.

High Protein Sweet Potato Chili - Born Fitness

In the pantheon of great all-purpose recipes, chili has to rank in the Top 10. It works as lunch, dinner, a snack, a side, and has so many variations that there’s something for everyone. Not to mention, if you have a slow cooker, it requires no cooking talent to make a delicious meal. (Note: I think everyone should own a slow cooker; has too much value and is possibly the easiest cooking device ever created.) You just need the wherewithal to throw ingredients in a pot 6 to 8 hours before you want to eat. Toss in the fact that you have to work to make it unhealthy, and it’s hard to argue against chili. This recipe is a Born Fitness special, as it tosses in one of my favorite ingredients: sweet potatoes. Dig in and enjoy. -AB

The Cardio Fat Loss Plan - Born Fitness

Even worse? Oftentimes those people doing cardio to lose fat are also on a low-calorie, low-carb diet. When this happens, you’re body doesn’t have much stored glycogen (the carbs you store in your muscles) so your body goes searching for other sources of energy. One of those energizers? Protein. And when that happens, you might start tapping into your muscle stores, which isn’t exactly what you want to do on a fat loss plan.  Just to prove the point, in the same study by Wilson et al, people who did slow steady state cardio lost more muscle than those who performed the high intensity intervals.

Carbs to Muscle

We constantly tell bodybuilders about the muscle-building benefits of protein.  It plays a direct role in muscle development by providing the body with amino acids. However, looking at the larger picture, muscle growth is not solely dependent on protein consumption. Carbohydrate consumption also plays an active role. In fact, the amount of carbohydrates stored inside muscles — called muscle glycogen — can determine whether or not muscles remain in an anabolic, or muscle-building, state. How vital are well-stocked glycogen stores? Protein intake above and beyond what reputable nutritionists say is “enough” won’t boost muscle mass if glycogen stores are too low. On the other hand, if glycogen stores are full, chances of faster recovery and improved growth markedly increase.

I often feel exactly how you felt when writing this article. Fats are bad now theyre good for you.. carbs are good now carbs are bad.. no food before bed it hinders GH vs eat before bed so you can repair.. kale is superfood vs kale is bad due to oxylates so avoid.. butter is bad vs shovel it in to your coffee.. 8 meals a day vs 1 meal per day.. lift heavy.. no you need volume… arrrgh…i could go on forever. Full range of motion is key…no you need partial reps for that extra burn and growth! Yup, now I just do my own thing and take a pragmatic approach to nutrition and training. Science changes. There was ripped guys in the 60s just like their are now with all our science.

That’s not to say focused behaviors that limit food options don’t work. The Paleo movement has shown there are plenty of people that can and are willing to cut out all processed foods. The low carb movement has stricken bread, pasta, rice, and all other starches from diets and people have lost weight. But these are relatively small sub-segments and inadvertently designed for people that are wired a certain way. Fitness communities love to berate “fat people” for not being able to make certain changes. Words like “lazy” or “lack of willpower” are tossed around at ease. But what if the changes that are being suggested aren’t sustainable for their lives, their habits and mindset, or even their budget?

Insane Strength Gains

Finally, if your gym bag lacks a good belt and a pair of pulling straps, you’re not fully equipped. Use a belt on your heavier lifts because it helps you develop intra-abdominal pressure and keeps your spine from injury. Many guys will tell you they want their “core” to work, but don’t listen to them. If you’re going heavy enough, neither you nor the strongest Olympic lifter on the planet can produce enough pressure to support your spine, so throw on the belt. Don’t let pride get in the way of not only your best lift, but also of preventing serious injury. Keep it off on your lighter-weight sets. As for pulling straps, those same guys who say they don’t wear belts will also tell you they want their forearms to do the work during heavy pulls. Again, bad advice. First of all, your forearms are still at work, and you never want your back and legs to be at the mercy of your hand/grip strength. You can train your grip separately, but for now throw on the straps and pull as much weight as you can. You will be stronger with them!

Same goes for all the other screens used to pass the time during cardio. Remember, you should be doing intervals, not casual cardio, and intervals require a level of intensity and focus that won’t allow for reading. Get an mp3 player and listen to audiobooks or music instead because this will free your body and brain up to give it all you’ve got.
