The Complete 4-Week Beginner's Workout Program

In the fourth and final week of the program, you’ll train four days in a four-way split that hits each bodypart just once (except for calves and abs, which are each trained twice). Four-day splits are common among experienced lifters because they involve training fewer bodyparts (typically 2–3) per workout, which gives each muscle group ample attention and allows you to train with higher volume. As you’ll see, chest and triceps are paired up, as are back with biceps and quads with hamstrings, each a very common pairing among novice and advanced bodybuilders. Shoulders are trained more or less on their own, and you’ll alternate hitting calves and abs — which respond well to being trained multiple times per week — every other workout. No new exercises are introduced in Week 4 so that you can focus on intensity in your workouts instead of learning new movements.

Extreme Eats

For those who just want to get down to business, cut to the chase, and build muscle, the world of bodybuilding nutrition can be a daunting place. Even with the greatest dietary supplements, pre-workout elixirs, hormone boosters, pump enhancers, and secret formulas that promise the world, absolutely nothing will ever substitute for proper eating. When it comes to building extreme muscle, there are some fundamental rules I teach. Here’s a sample of five rules I consider golden. 1. Eat Frequently If extreme muscle building was all about what you eat and not when you eat it, then bodybuilding for serious brawn would be easy and you could get it all out of the way with one big meal each day. Just eat half a cow and your biceps would blow up. But this is clearly not the case. In fact, when you eat may be as important, if not more important, than what you eat.
 One of the biggest mistakes a bodybuilder who wants massive muscles can make is to ignore this fact in favor of narrowly focusing on protein quality at the neglect of what I call “meal cadence.” This term refers to the rhythmic frequency of meals throughout the day needed to build muscle.

Freeman vs. Schlierkamp

Somehow in their collective 98 pro shows Toney Freeman and Günter Schlierkamp—the two best over-six-foot-tall bodybuilders of the 21st century—competed against each other only twice. Despite Freeman’s being only 3ó years older than Schlierkamp, their careers followed different trajectories. The latter made his pro debut at 24 in 1994 and posed for the final time at 36 in 2006. In contrast, Freeman debuted at 36 in 2003, and he’s still posing today at 48. Freeman has seven pro titles, while Schlierkamp has only one, but that one is worth seven, because it was over the reigning Mr. Olympia Ronnie Coleman in the 2002 Show of Strength.

Mistakes 101: Assistance Work

The strength protocol is typically going to be used to strengthen a weak phase of one of the competition lifts, or to strengthen a weak body part. This protocol will be reserved for compound movements and usually those will be mechanically similar movements, which look like the weak phase of one of the competition lifts. For example, if a lifter is weak at lockout on bench press, a two-board press might be a good mechanically similar movement. It is crucial that you do not overuse this protocol in your assistance work. If the main lift is being trained with high volume and intensity, stick with mostly hypertrophy assistance work instead of using the strength protocol.
