If you have been getting less sleep, or sleeping at odd hours, the chances are, your body is getting a shorter recovery span from your workout. Shorter recovery phases lead to lesser benefits of the workout. Moreover, lack of sleep makes you feel tired, depressed, and you often end up eating more to counter these feelings of agitation. Our body recharges itself when we sleep and we wake up feeling more energetic, consequently working out better. The opposite happens when we don’t get enough sleep. So, get sufficient sleep at proper hours to receive the benefits of your workout.

Chin ups, rows, and pulldowns need to become your new best friends. Put bench press and biceps curls on the back burner and focus on adding width to your upper body. A wide upper back will have much more impact on your presence than an overtrained chest will, also because all the back training will open up your shoulders and improve posture. You’ll look wider just because you’re standing taller and more open.

Arnold's Training Techniques for Greater Muscle Growth

Let’s use lateral raises as an example. After reaching failure on a straight set, I lifted the dumbbells out to my sides only 5" or so and held them there for 10 seconds. That may not sound like such a big deal, but believe me, it provides a painful end to a set. When I was seeking an even greater burn, I’d do this another time or two after resting for 15 seconds, almost like rest-pausing. Give it a try the next time you feel you’ve hit a plateau. This works similarly with pullups. At the end of a set, lift yourself only a few inches above the bottom of the rep and hold this position for as long as you can. What a way to force your lats to grow wider.

How many carbs do you need? Sadly I can't give you your ideal number, but I can provide a range based on my experiences. Most hard training athletes will need a minimum of 200 grams a day, and much more on hard training days. And they won't need to go below 120 grams on off days. I've seen many who drop their carbs way too low on non-training days and end up in the "metabolic wasteland" where they're so low on carbs they feel like crap, and aren't low enough to be in a ketogenic state and use ketones.
