For a workout that hits the biceps from all angles, we called upon Ryan Sullivan, a competitive bodybuilder and the owner of Sci-Unison Fitness (sci-unisonfitness .com) in North Babylon, NY. His routine employs dumbbells, a barbell, and cables and puts the upper arms in various positions: in front of the torso with preachers , behind it with incline curls, at the sides with barbell curls , and, to finish, the arms elevated and parallel with the floor via high-cable curls. Such variety will help ensure that both heads of the biceps get maximum stimulation to grow bigger and stronger.

In fact, we think the toughest part about the gym is making the most of your time spent there. That being said, here are eight things you should do during every workout for maximum results.

Add One Inch to Your Arms in One Month

The key to serious size is to take that mythical, only-in-the-gym pump and turn it into permanent muscle. Sure, you can do some fast back-to-back exercises and push your pump through the roof—causing your clothing to fit tight—but just a few short hours later, that pump is gone, and you don’t have the muscle to show for it. The answer to this dilemma is to combine pump-type training with permanent size- and strength-building exercises, then allow for maximal recovery before beating your muscles into submission in the next workout.

Training Style: Push-Pull

If you train your body over four consecutive days instead of three, you can still do a push-pull split. Do push (without triceps) and pull (without biceps and forearms) on the first two days, legs on Day 3, and arms on Day 4. Take at least one day off, then repeat.

Advanced Bodybuilding: Heavy Squats for Big Arms

So the question is, did that acute increase in anabolic hormones increase muscle strength and hypertrophy in the arm trained in conjunction with the heavy leg exercise? Unfortunately, no. Both maximal strength and muscle cross-sectional area increased identically in both arms by 20% versus a 19% increase in strength for biceps trained alone and biceps trained with a heavy leg exercise.

Lean Muscle Cardio Workout

There’s a name for this. It’s called “getting in shape,” and it should be done at least four days per week. You can use any machine you want, but my favorite method of doing steady state is to simply jack up a treadmill to the highest possible incline and walk at a pace that keeps my heart rate between 125 and 140 beats per minute. I measure this by placing my hands on the sensors that come with most modern treadmills. I’ll do this for 30 minutes each day, usually before I lift weights, and the benefits of this work have been incredible in terms of improved body composition, better sleep and an improved feeling of overall well being. Best of all, I’m recovering faster than ever, and I’m capable of doing a lot more work in the gym.

More Chest Muscle in Less Time

This twice-weekly workout plan is built on that simple premise; instead of starting your week with the flat bench, per the usual, you’re going to head straight for the incline. With your pre-workout raging through your veins, you’ll soon be pressing gnarly weight loads toward the ceiling, touching off crazy new growth in your under-trained upper chest. From there, things normalize with flat-bench dumbbell presses and pushups, with some calculated twists to jack up the intensity, of course.

Making Volcano Traps Erupt

Here’s the bad news: You can’t have great traps without them. Now for the good news: They’ll give you the thickest and highest traps possible. “Deads” are the perfect trapezius exercise, because they combine all total-mass principles for this fractious bodypart: maximum poundage, full range of motion, and intense stress on the traps through all dimensions and from top to bottom. As you start the lift, you’re bent over, which pulls your traps forward and stresses them over their entire area of mass, from bottom to top and side to side. As you raise your body, the stress moves progressively downward, from the top of your traps, across your rhomboids, pulling hard at the lateral extremities. At the top, you “lock out” the lift, shrugging your shoulders up and back, which serves as a peak contraction, especially for your upper traps. As you lower the weight, the entire process is reversed, but with the same beneficial effects. You can’t ask for more. Always do deads.
